New Runner? Recovery, Soreness & What to Drink

The new runner's guide to recovery: soreness, hydration, and what to drink
Started running this year? Welcome to India's biggest fitness wave, and to the three questions every new runner meets in week one: why do my legs hurt two days later, what should I drink, and how often should I actually run? The short answers: it's normal and it fades; depends on the run, table below; and less than your enthusiasm wants.
The soreness first: that delayed two-day ache is DOMS, the muscle's response to unfamiliar load, peaking 24–72 hours after1, and running is a top trigger because every stride loads muscles while they lengthen. It fades sharply within a few weeks of consistent running, and nothing reliably erases it in the meantime, the full soreness explainer. What supports the adaptation underneath: protein across the day2 and sleep, the boring pillars of muscle recovery.
| The run | What to drink |
|---|---|
| Easy 20–30 min | Water. That's it, don't let anyone sell you more |
| Hot-weather 45–60 min | Water plus electrolytes, Indian heat makes sweat losses real |
| Run + strength day | Fluid, electrolytes, and a ~20g protein feeding3, this is where ELXR AM fits: all three in one can, zero sugar |
| Long run, 90+ min | Carbohydrate + electrolytes, you're burning glycogen now. Honest note: zero-sugar drinks (ours included) aren't fuel for this; carry actual carbs |
| After any hard run | Rehydrate, then a protein feeding within your normal meals, the day's total beats any magic window |
Row four is the one most brands skip: a zero-sugar can can't fuel a long run, no sugar means no glycogen carbs, full stop. Recovery+'s lane is everything around the run: the morning protein-and-electrolyte layer, and the caffeine-free 9:30pm close (ELXR PM) that protects the sleep your legs rebuild in. That daily loop is the Protocol.

FAQ
Why do my legs hurt two days after running?
Delayed onset muscle soreness, running's lengthening contractions are its strongest trigger, and new runners feel it most. It peaks at 24–72 hours and fades dramatically as your legs adapt over a few consistent weeks.
Should I run through soreness?
An easy run on mildly sore legs is fine and often helps the ache. Sharp, one-sided, or joint pain isn't DOMS, that's a rest-and-check signal. New runners' biggest injury risk is ramping too fast, not running too slow.
Do I need ORS after running?
Only after genuinely heavy sweat sessions, an hour in serious Indian heat, or multiple runs a day. For everyday runs, water (plus light electrolytes on hot days) covers it; ORS is a medical rehydration tool, not a daily drink.
How many days a week should a beginner run?
Three to four, with rest or easy-walk days between, the adaptation happens in the gaps. Every experienced runner's advice compresses to the same sentence: it's the consistency, not the heroics.
